If your squat turns into a good-morning at the bottom, or your heels pop off the floor, it's almost never a strength problem — it's a mobility one. The good news: a five-minute routine before you lift fixes most of it. Here's what's actually restricting you and how to open it up.
The two usual suspects
1. Ankles
If your shin can't travel forward over your toes, your body finds depth elsewhere — usually by tipping forward or lifting the heels. Limited ankle dorsiflexion is the single most common squat blocker.
2. Hips
Tight or stiff hips stop you from sitting between your legs, so your pelvis tucks under at the bottom (the dreaded "butt wink") and your lower back rounds to compensate.
Mobility work isn't stretching for the sake of it. You're buying range of motion, then immediately teaching your body to use it under load.
The 5-minute pre-squat routine
- Ankle wall rocks — 60s per side. Toes a few inches from a wall, drive your knee toward the wall without lifting the heel. Back off until you can just touch.
- Deep squat pry — 60s. Sit into the bottom of a bodyweight squat, elbows inside knees, and gently push the knees out while shifting side to side.
- 90/90 hip switches — 60s. Sitting with both knees at 90°, rotate your hips to switch sides slowly. Great for opening internal and external rotation.
- Elevated goblet squats — 8–10 reps. Hold a light weight at your chest and squat to depth. This grooves the pattern with your new range.
Two quick equipment hacks
- Heel elevation. Lifting shoes or a small plate under your heels instantly reduces the ankle demand — perfectly legitimate, not cheating.
- Wider stance, toes out. Give your hips more room to drop between your legs.
When it's not mobility
Sometimes depth is fine and the issue is control — you get loose and lose tension at the bottom. If your range is there but the squat still falls apart, that's a bracing and practice problem, not a stretching one. Slow down, brace hard, and own the bottom position with lighter loads.
